Short answer: the cheerleading conditioning exercises worth your practice minutes are the ones that match the sport's injury profile, not the ones that make athletes tired. Ankles are 24.4 to 44.9 percent of cheer injuries and stunts cause 52 to 60 percent of them, so single leg balance work, ankle strengthening, hinge and squat patterns for bases, overhead pressing and shoulder stability, eccentric hamstring work and anti extension core bracing carry more value than any amount of running or crunches. Two strength sessions a week is the working minimum: in the cheer injury literature, two eccentric sessions per week reduced muscle injury risk by 40 percent. Keep the block to 10 to 20 minutes inside practice, and never place it immediately before stunting.
Pick exercises by what breaks, not by what looks like a workout.
Most cheer conditioning lists you can find online are a pile of generic exercises: squats, push ups, planks, burpees, run a lap. They are not wrong, they are just unsorted. The National Strength and Conditioning Association's own program design guidance says to sort them by asking four questions first. Verbatim: "First, how likely is an injury to occur in the sport? Second, what are the common injury sites and how are these injuries most likely to occur? Third, which athletes are most prone to these risks for injury? Fourth, how can an exercise program be developed that will diminish these risks?"
For cheerleading those questions have published answers. A 2025 systematic review of cheerleading injuries puts ankles at 24.4 to 44.9 percent of all injuries and wrists and hands at 15.6 to 19.3 percent. Stunts cause 52 to 60 percent of injuries, and 89 percent of severe fall related injuries were associated with stunts and pyramids. Falls from 4 to 11 feet caused 87 percent of severe injuries. That is the target list. Run it through the four questions and the conditioning block writes itself.

That last row matters. When the basket toss rule changed in 2006 to 2007 and hard surface tosses were banned, the catastrophic injury rate fell from 1.55 to 0.40 per million, a 74 percent reduction. No conditioning program has ever produced a number like that. Conditioning is the right tool for ankles, shoulders, hamstrings and stunt endurance. It is the wrong tool for the catastrophic category, and a coach who claims otherwise is selling something.
The cheer conditioning list, with sets and reps attached.
Every cheer conditioning list on the internet gives you exercise names. Almost none give you a dose, which is the only part that decides whether anything changes. Here is the same list with numbers on it. Two sessions a week covers all of it if you rotate the emphasis. Rest 60 to 90 seconds between strength sets and 30 seconds between core and ankle sets.

Eighteen exercises is not eighteen exercises per session. It is a menu. A single session pulls six to eight of them, and the ankle and core items are the ones that should appear in almost every session because they carry the most injury share and cost the least time.
Bases, flyers and backspots do not need the same workout.
This is where most cheer conditioning workouts fall apart. The whole team does the same circuit, which means the bases are undertrained for the load they carry and the flyers spend their time on strength qualities they do not need as much as they need positional control. The load numbers make the case better than any opinion: bases take 2.8 to 3.5 times body weight through the lumbar joints and absorb 63 percent more landing impact force than flyers. Bases and spotters together account for 34 percent of injuries, and it is worth saying out loud that the people getting hurt are frequently not the person in the air.

Load, brace, press
Goblet or back squat 4 x 6 to 8. Romanian deadlift 3 x 8. Overhead press 4 x 6 to 8. Farmer carry 3 x 40 yards. Dead bug 3 x 8 each side. Wrist curl and extension 2 x 15.
Bases are the position most likely to be undertrained relative to the force they absorb. Load them properly and progress the weight.
Flyers
Tension, balance, range
Hollow hold 4 x 20 sec. Side plank 3 x 30 sec each side. Single leg balance 3 x 30 sec each leg. Standing leg holds through the body positions. Pike and straddle 3 x 45 sec. Calf raise 3 x 15.
Train body positions while already fatigued, since a flyer who is tight when fresh and soft when tired is a flyer who comes down in the last 30 seconds of a routine.
Backspots
Grip, hinge, reaction
Farmer carry 3 x 40 yards. Romanian deadlift 3 x 8. Bulgarian split squat 3 x 8 each leg. Front plank 3 x 45 sec. Band external rotation 3 x 15 each arm. Wrist work 2 x 15.
The backspot catches a falling athlete from a hinge position with an unplanned load. Train the hinge under load or the back does the job instead.
A note on male athletes: males have a higher injury rate than females in cheer, 1.33 versus 0.69 per 1,000 athlete exposures, even though females make up 94 to 97 percent of the injured population. In coed programs the small number of male bases are absorbing an outsized share of the loading. They are not exempt from the conditioning block because they are already strong.
Two strength days, and the conditioning block inside practice.
A UCA conditioning handout by Tom Jensen, distributed to coaches under the title "What's New in Conditioning? Success with Less", breaks cheerleading into four physical components: cardiovascular endurance, strength training, flexibility, and skills and drills. Its prescription is short. Cardio at least three to four times a week for about 20 minutes with the note "Don't overdo it". Strength training twice a week on a two day split, lower body one day and upper body the next. Stretch every day in the summer and during warmups, and stretch flyers inside their stunt groups by holding the body position for eight 8 counts and nudging. How long each of those holds should last, and where the block belongs in the session, is covered separately under cheerleading stretches, because the published research puts a threshold on it that most warm ups cross without noticing.
Two strength days a week is also what the research supports, and the agreement is not a coincidence: the cheer injury literature found that two eccentric sessions per week reduced muscle injury risk by 40 percent. Preseason inverts the emphasis: more strength volume, fewer full outs. Competition season inverts it again, cutting strength to a maintenance dose of one to two shorter sessions so the legs are fresh for cleaning and full outs. If the team is peaking in two weeks, conditioning volume is the first thing that comes down, not the last. Cheer jump conditioning drills that raise the jump, not the rep count.
The default cheer jump conditioning drill is 50 toe touches in a row, and it is close to the worst thing you can do for jump height. Height is a power quality. Power expresses when the athlete is fresh, so a set of 50 trains the athlete to jump badly while tired. Split the problem into its three real limiters and train each one with a dose that matches it.

Lift, not flexibility
Seated leg lifts 3 x 10, V ups 3 x 10, and standing hip flexor raises against a band. Most athletes can already do the splits on the floor and still cannot get the legs up in the air. That gap is strength.

Power off the floor
Jump squats 4 x 5 and broad jumps 4 x 3, with full rest and nothing else in the way. Stop the set the moment reps get slower. A slow rep is a rep training the wrong quality.

Quality jump reps
Sets of 3 to 5 full jumps with a real reset between them, 4 to 6 sets. Every rep is filmed or watched. Twenty perfect jumps beat 60 that degrade after the tenth.
The systematic review also suggests tracking counter movement jump height with wearables as a neuromuscular fatigue marker. That is more equipment than most programs have, but the principle is free: if the team's jumps are visibly lower on Thursday than Monday, the week is too heavy, and adding more jump conditioning will make it worse rather than better.
Cheer conditioning drills that use the skills instead of replacing them.
The UCA handout has a section it calls cheer specific conditioning, and it is the most useful part of the document. Hold motion placements for 30 seconds. Run a stunt stamina contest to see which group holds a stunt longest. Play a sharpness game, effectively Simon Says in the air. Run 1-2-3 hit drills. These do two jobs at once: they build the endurance quality the routine actually demands, and they do it in the positions the athletes will be in. A conditioning game that has nothing to do with cheer builds general fitness, which is fine, but it is not the fastest route to holding a pyramid for eight more counts.
One honest caveat about that handout: it is a dated document. Its resources section recommends P90X, Insanity and Zumba, which places it firmly in an earlier era of coaching. The parts that have aged well are the frequency guidance, the two day split and the fact that it schedules dedicated ankle and wrist work, which is exactly what the modern injury data says matters. The parts that have aged poorly are the very high repetition circuits.
The rule almost nobody accounts for: the national preseason heat acclimatization guidelines for secondary school athletics state that "all conditioning and weight-room activities should be considered part of practice", and that "Warm-up, stretching, and cool-down activities are included as part of the 3-hour practice time." Those guidelines also apply, verbatim, to activities "conducted indoors or outdoors", so an air conditioned gym is not automatically out of scope. If you add a 40 minute strength session to a program already running to the limit, you have not added conditioning. You have made the practice longer, and on paper you may have made it non compliant.
Check your own state association handbook before you assume a number. Rules vary by state and by activity, and figures published for football frequently do not apply to spirit at all.
Four common habits the evidence does not support.
Conditioning as punishment
Running laps for a dropped stunt adds fatigue precisely where the injury data says fatigue is the mechanism. It also teaches athletes that the thing which protects them is a penalty. There is no published support for it as a training method and a clear argument against it as a safety practice.
Conditioning right before stunting
Stunts cause 52 to 60 percent of injuries and 89 percent of severe fall related injuries. Sending pre fatigued bases and spotters under a flyer is the most avoidable scheduling error in cheer. Put conditioning at the end of practice or on its own day.
Crunches as the whole core program
The core demand in cheer is bracing against a load that is trying to move you, in a fixed position, for several seconds. That is a plank, a hollow hold, a dead bug and a loaded carry. High rep flexion trains a quality the sport barely asks for.
Fifty toe touches in a row
Jump height is a power quality and power needs freshness. Long jump sets train degraded technique under fatigue and give the hip flexors a volume load that shows up as soreness rather than height.
And one honest limit on the evidence: the strongest single trial for balance training is a 2006 randomized controlled trial of 765 high school soccer and basketball players (McGuine and Keene, American Journal of Sports Medicine). Athletes who did the balance program cut their ankle sprain risk roughly in half (6.1 percent versus 9.9 percent of athletes, 1.13 versus 1.87 sprains per 1,000 exposures, P = .04, risk ratio 0.56), and athletes with a prior sprain carried more than double the risk (risk ratio 2.14). That was not a cheerleading study. We list it because ankles are cheer's single biggest injury category and because no equivalent cheer specific trial exists. The only dedicated cheerleading paper in the NSCA's Strength and Conditioning Journal is a single case model from 2004 (Goodwin, Adams, Shelburne and DeBeliso, volume 26, issue 6). Cheer is under researched compared to the risk it carries, and any page that tells you otherwise is guessing.

Bodyweight covers most of it. Single leg balance holds, calf raises and ankle circles for the ankles, split squats and glute bridges for the legs, push ups and pike push ups for pressing, and planks, side planks and hollow holds for bracing. Add a backpack loaded with books when a set stops being hard, since progression matters more than exercise selection.
How do you get higher jumps in cheer?
Jump height comes from hip flexor strength, glute power and the speed of the lift, not from repeating toe touches until the legs are tired. Train the pieces separately: seated leg lifts and V ups for the flexors, jump squats and broad jumps for power, and hamstring and adductor flexibility so the legs can reach the position the strength is producing.
How long should a cheer conditioning session be?
A conditioning block inside practice works well at 10 to 20 minutes. A standalone strength session runs 30 to 45 minutes. Longer is usually worse, because conditioning volume competes directly with the skill work in the same week and fatigue is the mechanism behind stunt falls rather than a sign that a session was productive.
